If you train mostly for general health, the protein numbers below\u00a0may be\u00a0higher than you need.<\/span><span data-ccp-props=\"{}\">\u00a0<\/span><\/p><p><b><span data-contrast=\"none\">What we looked at:\u00a0<\/span><\/b><span data-contrast=\"none\">Nine peer-reviewed sources, listed at the end of this blog. <\/span>A meta-analysis of protein supplementation and resistance-training gains, a review of protein distribution across meals, the 2023 IOC consensus statement on Relative Energy Deficiency in Sport,\u00a0an early threshold study included as background on energy availability, a joint position stand on nutrition and athletic performance, two reviews of carbohydrate for training and competition,\u00a0the International Society of Sports Nutrition position stand on protein\u00a0and\u00a0exercise, and\u00a0a narrative review of athletes&#8217; nutritional requirements.\u00a0<\/p><p><b><span data-contrast=\"none\">The takeaway:<br \/><\/span><\/b>Three things form a practical nutrition baseline for resistance training: protein, total energy, and carbohydrate. Each has a useful range, not one number that works for everyone. Protein research on lifters training for strength points to roughly 1.6 to 2.2 grams per kilogram of bodyweight a day. Total energy provides the context: if training increases while intake stays the same or falls, recovery and training quality may be affected. Carbohydrate needs also tend to rise with training volume and intensity. These ranges are not a prescription. Those are easy to write about because the number\u00a0doesn&#8217;t\u00a0change. Your baseline is\u00a0different, because\u00a0it\u00a0isn&#8217;t\u00a0a number you set once. It moves with your bodyweight and with how much work\u00a0you&#8217;re\u00a0doing.\u00a0<\/p><p>One possible source of a plateau is a mismatch between what your training asks for and what your usual intake provides. If your bodyweight changes, your grams-per-kilogram protein number changes with it. If you add sessions, sets, or harder work, your total energy and carbohydrate needs may also change. Your meals may not change at the same time. Hunger can tell you that you want more food, but it cannot show which part of the baseline shifted. Physiologically, total energy comes first, because it limits what the other two can do. That&#8217;s covered in Baseline Two and again at the end.\u00a0<\/p><p>What it does: protein gives your body the amino acids it uses to repair and rebuild muscle after training. Training creates the damage that needs\u00a0repairing. Protein is what your body repairs it with. If protein is short, the training still\u00a0happens\u00a0but the rebuilding\u00a0it&#8217;s\u00a0supposed to trigger is limited. [5]\u00a0<\/p><p><strong>The number:<\/strong>\u00a0a\u00a02018 meta-analysis that pooled resistance-training studies\u00a0(Morton et al., 2018) found that eating more protein kept adding muscle and strength up to about 1.6 grams per kilogram of bodyweight a day. Past that point, more protein stopped adding much. Some\u00a0people keep benefiting up to about 2.2 g\/kg. Above that, the extra protein\u00a0didn&#8217;t\u00a0add muscle or strength. [1] (<a href=\"https:\/\/doi.org\/10.1136\/bjsports-2017-097608\" data-rich-text-autolink=\"\">https:\/\/doi.org\/10.1136\/bjsports-2017-097608<\/a>)\u00a0Everyone in those studies was lifting regularly with a strength goal. What you need shifts with the kind of training you do and how long your sessions are, so there\u00a0isn&#8217;t\u00a0one number that fits everyone. [8]\u00a0<\/p><p>These numbers do not sound complicated, which is part of why they are easy to skip past. If you weigh 70 kg, 1.6 g\/kg is 112 grams a day. The useful check is your average across consistently logged days, not how one day felt. A day that feels high in protein is not always a day that reached 112 grams. If your bodyweight changes, the gram amount at the same g\/kg benchmark changes too. If your training load changes, the range may also deserve another look.<\/p><p>How this compares: 1.6 g\/kg is a strength-training number, not a general one. An adult who is not training needs about 0.8 grams per kilogram a day. [5] Athlete guidance is higher. The joint Academy of Nutrition and Dietetics, Dietitians of Canada and ACSM position stand says 1.2 to 2.0 g\/kg, depending on the sport and training phase. [5] The International Society of Sports Nutrition says 1.4 to 2.0 g\/kg for people who exercise regularly. [9] The 1.6 to 2.2 g\/kg range comes from resistance-training research. [1][8] If you lift mainly for general health, the lower part of the athlete range may be the more relevant comparison. Your health, goals, and overall diet still matter.<\/p><p>Then there&#8217;s timing. Muscle repair responds to a reasonable amount of protein in one sitting, about 20 to 25 grams for most people. Eating double that in a single meal doesn&#8217;t double the effect. Four meals at about 0.4 g\/kg each gets you to 1.6 g\/kg. At 70 kg that&#8217;s 28 grams a meal. [2] Your daily total comes first. Timing only matters once you&#8217;re hitting it. A 70 kg lifter eating 1.1 g\/kg gets 77 grams against a baseline of 112. Your body uses energy for training and recovery as well as everyday functions. When intake repeatedly falls short of the work you are doing, there may be less energy available to support recovery and adaptation. [3][5]<\/p><p>Energy availability is a research term for dietary energy left after exercise, relative to fat-free mass. It is not the same as calories eaten, the number shown as remaining in an app, or a single day&#8217;s energy balance. Researchers use formal calculations to study it, but most people do not need to turn it into a personal threshold. The IOC&#8217;s 2023 consensus statement on Relative Energy Deficiency in Sport provides the deeper research context. (<a href=\"https:\/\/doi.org\/10.1136\/bjsports-2023-106994\" data-rich-text-autolink=\"\">https:\/\/doi.org\/10.1136\/bjsports-2023-106994<\/a>) Early threshold research was based on a short, controlled study in regularly menstruating women, so it is better treated as research context than as a universal personal cutoff. [4]<\/p><p>The more practical question is whether your intake has kept pace with your training over time. A planned deficit does not automatically mean you are under-fueled, and there is no single deficit size that fits every person or every training phase. Duration, training load, recovery, health, and goals all matter.<\/p><p><strong>Look for a repeated pattern rather than a precise cutoff:<\/strong><\/p><ul data-spread=\"false\"><li><p>Did you add sessions, sets, or harder work while average intake stayed the same or fell?<\/p><\/li><li><p>Do your hardest weeks also contain your largest or most consistent gaps between energy consumed and energy burned?<\/p><\/li><li><p>Have training quality, recovery, sleep, or mood changed during the same period?<\/p><\/li><\/ul><p>Cronometer&#8217;s <a href=\"https:\/\/support.cronometer.com\/hc\/en-us\/articles\/360060616191-Energy-Summary\">Energy Summary<\/a> can show estimated energy consumed, energy burned, and either your target or energy balance. These numbers are estimates, not a diagnosis. Their value is in helping you compare similar stretches of training using the same settings and logging habits.<\/p><p>This pattern can be easy to miss when eating less intentionally. If training volume rises at the same time, the gap between intake and demand can widen without an obvious change to your meals. More protein alone may not solve a broader shortage of total energy.
